MovNat Adaptive Practice Sessions: Week of July 5, 2021
Session 1
Warm Up: 2-3 Rounds : Hold Position for 1-2 Breaths
- Knee Hand Rocking : 8x
- Base Build : 3x/side
- Prone Get Up : 5x
- Kneel to Tall Kneel : 6x
- Side Bent Sit Reverse : 6x
- Sideways Step Over : 5x/side
Emphasis:
Balanced Foot Hand Crawl : 5-8 Sets : 5m : rest 1-2min : go forward AND backward for more challenge

Combo: 3-5 Rounds
- Side Swing : 10x or Side Hang or One Arm Hang : 80% max time
- Inverted Crawl : 10m
- Backward Roll Get Up : 1-3x/side or Rotational Rocking : 1-3x full circle/direction
- Squat : 8x
- Cross Reverse : 6x : loaded carry for more challenge
Session 2
Warm Up: 2-3 Rounds : Hold Position for 1-2 Breaths
- Side Roll : 5x/direction
- Bent Sit Upward Reach : 6x
- Tripod Transition : 5x/side
- Front Hang Scap Pull : 6x
- Cross Sit Across Sideways Reach : 6x alternating
- Side Hang Scap Pull : 6x
Emphasis:
Perform 2-4 Sets of each of the following skills.
Tip: If you are an Experienced or Advanced practitioner adjust volume (reps and sets) as necessary and conserve your energy for the higher complexity/intensity skills.
Beginners:
Tuck Swing or Tap Swing : 5-8x : Rest 1-2min
Side Hang : 10-30sec : rest 1-2min
Experienced:
Pull Up to Forearm Hang : 5-8x : Rest 1-2min
Tuck Pop Up or Swing Pop Up : 5-8x : Rest 2-3min
Forearm Pull Up : 5-8x : Rest 2-3min
Advanced:
Roll Up : 1-5x : Rest 2-3min
Power Up : 1-5x : Rest 2-3min
Combo: 3-5 Rounds
- Leg Swing Jump or Split Jump : 3-5x/side
- Forward Step Under : 6x : loaded and/or balanced for more challenge
- Forward Sprawl or Prone Power Get Up : 3-6x : option to perform from knees
- Foot Elbow Crawl : 10m
- Shoulder Crawl : 5m
Session 3
Warm Up: 2-3 Rounds : Hold Position for 1-2 Breaths
- Side Roll : 5x/direction
- Front Rocking : 6x
- Knee Hand to Flexed Foot Kneel : 5x
- Cross Sit to Tall Split Kneel : 6x alternating foot position
- Side Bent Sit Rotational Reach : 6x/side
- Deep Kneel to Side Bent Sit : 8x alternating sides
Emphasis:
Option 1: Individual Sets : 2-3 Sets/skill : Reps as indicated : Rest 1-3min
Option 2: Perform a mix of skills in clusters of 3-8x, with brief rests as needed, for 1-2min : 2-5 Sets : Rest 1-2min
Side Bent Sit Get Up : 3-5x/side : perform loaded for extra challenge
Figure Four Get Up : 3-5x/side : perform loaded for extra challenge
Cross Squat Get Up : 2-8x alternating position each time
Squat Get Up : 5-8x
More advanced:
Single Leg Squat Get Up : 1-5x/side
Combo: 3-5 Rounds
- Lapping to Shoulder Carry or Clean : 3x Left Side + *Shoulder Carry : 1min
- Foot Hand Crawl : 10m
- Lapping to Shoulder Carry or Clean : 3x Right Side + *Shoulder Carry : 1min
- Hang Knee Tuck : 6-10x or Hanging Side Foot Lift : 4-8x alternating
*add balance context and other environmental use for more challenge
